Single Arm Bent Over Horizontal Swing: A Step-by-Step Tutorial

Here is a fun way to build resilience and overall stability in the upper back. Follow these steps to perform the exercise correctly:

Equipment Needed

  • A dumbbell or kettlebell

Step-by-Step Instructions

  1. Starting Position
    • Stand with your feet shoulder-width apart.
    • Hold a dumbbell or kettlebell in your right hand.
    • Bend slightly at the knees and hinge forward at the hips until your torso is roughly parallel to the ground.
  2. Stabilize Your Core
    • Engage your core muscles to maintain a neutral spine throughout the exercise.
    • Extend your left hand straight out and place it on a bench for balance.
  3. Position the Weight
    • Allow the weight to hang down toward the floor, keeping your arm straight.
    • Your arm should be perpendicular to your torso, and the weight should be aligned with your shoulder.
  4. Initiate the Lateral Swing
    • With a controlled motion, abducted your arm, like a pendulum, away from your body, to shoulder height.
    • Keep your elbow straight, and your wrists neutral during the initial raise of the swing and inhale.
  5. Swing to Midline
    • In a controlled fall, allow the weight to drop back to midline and across your body.
    • Exhale as you drop the weight, keeping a strong core and a neutral spine.
  6. Control the Movement
    • As you swing the weight lateral, externally rotate the palm to neutral position. As the weight comes down, internally rotate to palms down position.
    • Control the downward movement by allowing it to return to the starting position smoothly.
    • Avoid letting the weight drop abruptly. Focus on a controlled descent.
  7. Repeat the Movement
    • Perform 15-30 repetitions on the right side, focusing on form and control.
    • Switch hands and repeat for the left side.
  8. Finish
    • After completing both sides, stand up straight and shake out your arms.
    • Take a moment to breathe and relax your shoulders.
